Meal Prep Without the Misery: A 90-Minute Sunday System
You don't need 14 identical chicken-and-rice containers. Here's the flexible meal prep framework we give every transformation client.
By Priya Nair, Founder & Head Coach

Meal prep fails for one of two reasons: it's so rigid you quit out of boredom, or so vague it doesn't actually save you any decisions during the week. The system below — the same one inside our 8-week transformation program — fixes both in about 90 minutes on Sunday.
Prep components, not meals
Instead of assembling complete identical meals, batch-cook components you can mix all week:
- 2 proteins — e.g., a sheet pan of chicken thighs and a pot of seasoned ground turkey
- 2 carbs — e.g., a rice cooker of jasmine rice and roasted sweet potatoes
- 2 vegetables — one roasted (broccoli, peppers), one raw and ready (slaw mix, cucumbers)
- 1 sauce that makes everything taste intentional — chimichurri, peanut sauce, yogurt-herb, whatever you'll actually crave
That's roughly 20 meals' worth of building blocks. Tuesday-you assembles a bowl in four minutes and doesn't eat the same thing as Monday-you.
The 90-minute order of operations
- Minute 0: oven on, two sheet pans loaded (protein #1, roasted veg).
- Minute 10: rice cooker on, sweet potatoes in the oven's second rack.
- Minute 20: brown the second protein on the stovetop.
- Minute 40: blend the sauce while things finish.
- Minute 60–90: cool, container, label, done.
Portioning without weighing everything
For most clients we start with the hand method: a palm of protein, a fist of vegetables, a cupped hand of carbs, a thumb of fats per meal — adjusted from there based on your dashboard trends. It's not as precise as a food scale, and that's the point: it survives restaurants, travel, and real life.
The takeaway
Consistency beats precision. A flexible system you run 48 Sundays a year will outperform a perfect plan you abandon by February.
